“Full Spectrum”: Building a Complete Athletic Profile in 6 Weeks
At Performance360, we don’t believe training just to “get a hard workout”. Training should be structured. It should be intentional. And it should make you think of yourself like an athlete? Why? Athletes don’t work out. They train. There is purpose and plan behind each day that eventually culminates into a more capable version of yourself.
That’s exactly what our next 6-week training cycle “Full Spectrum”, is designed to do.
Each day of the week is programmed around a dedicated part of the complete athletic profile, and by the end of the cycle, you’ll have layered on muscle, strength, endurance, power, and resilience.
Here’s how it breaks down:
Monday: Athletic Hypertrophy
Most gyms approach hypertrophy (building muscle) like a bodybuilder: slow, isolation based movements that don’t engage any real element of real world use. But athletic hypertrophy is about more than mirror muscles. It’s about building useful, functional muscle that makes you stronger, more resilient, and harder to break.
Adding lean muscle mass improves your metabolic rate, meaning you burn more calories at rest. It also provides structural support for your joints, improves posture, and creates what researchers call “physiological armor”, protecting against injuries and even helping you live longer.
On Mondays, expect hypertrophy training built total body lifts, dynamic movement, and multi-planar movement.
You can’t be powerful if you don’t have muscle to move, and you can’t be athletic if all you do are squats and curls.
Tuesday: Work Capacity
Work capacity is your ability to do more work in less time.
It’s not just about surviving a conditioning workout. A higher work capacity directly improves recovery between heavy sets, between rounds of a workout, and even between hard weeks of training. If strength is your engine, work capacity is your ability to keep it revving without burning out.
On Tuesdays, expect conditioning that blends barbell work with extended bouts of conditioning, and every Tuesday will feature a different finishing challenge designed to engage the entire class and raise our competitive juices.
Increased work capacity yields a high powered athlete.
Wednesday: Lower Body Strength
Strength is the cornerstone of athleticism. And when it comes to strength, the lower body is king.
On Wednesdays, we’ll center the cycle around front squats and their variations. Nothing builds total-body strength quite like loading up your legs. Stronger quads, hamstrings, and glutes don’t just help you lift heavier. They improve sprinting speed, jumping ability, agility, and overall athletic output.
From a physiological perspective, heavy compound lifts like squats trigger the kind of hormonal responses that drive adaptation across your entire body.
Lower body strength also builds bone density, something critical for long-term health and aging. For athletes, it’s the direct line to higher performance. For everyday members, it’s the key to moving through life with confidence and power.
Thursday: Upper Body Power via Olympic Lifts
Power is the ability to generate force quickly. Why does this matter? Because power is what separates athletes from exercisers. It’s what allows you to sprint faster, hit harder, and move with speed and authority. Even outside of sports, power keeps you young. Research shows explosive training can slow down age-related loss of muscle fibers better than slow, steady lifting.
Thursday is where we turn raw strength and muscle into explosive output. We’ll tap into P360 signature partial Olympic lift complexes centered around the clean and jerk, the gold standard for measuring power.
If strength is about how much weight you can move, power is about how fast you can move it.
Friday: Posterior Chain
The posterior chain is mainly comprised of the glutes, hamstrings, spinal erectors, and lats, the muscles that make up the backside of the body and are laregely responsible for nearly every athletic movement: sprinting, jumping, lifting, and stabilizing.
A weak posterior chain is the fastest way to plateau, or worse, get injured. That’s why we dedicate Fridays to building it. Deadlifts, hip thrusts, RDLs, single leg movements and upper body pulls will form the foundation.
By strengthening the backside, you not only unlock serious performance gains but also bulletproof your back against daily life stressors. Most people are quad-dominant and anterior-chain heavy from sitting all day. Posterior chain training restores balance.
Introducing “The Blacklist”
Each week, you’ll face a unique workout challenge designed to push you against the clock and against yourself. These aren’t just workouts, they’re benchmarks. Each challenge comes with a defined outcome that highlights the very top end of performance.
If Finals Week is about testing your personal best and measuring your growth, “The Blacklist” is about recognizing elite achievement. It’s where the ceiling lives, and where you’ll see what happens when you step into that upper tier of performance.
“Finals Week”: Testing the Full Spectrum
Every cycle at Performance360 ends with Finals Week. This is where you put your training to the test.
-
Monday: Pull-Up Pro Day
To be truly athletic is to be the master of your own relative strength, which is how strong you are compared to your bodyweight. Nothing expresses that like the pull-up. Over the cycle, hypertrophy training and pull-up focuses will lead us into the opportunity to test our pull-ups, or maybe complete your first ever. -
Tuesday: 500m Row
Brutal. Simple. Effective. The 500m row is a perfect test of work capacity and anaerobic power. We’ll set a benchmark in week one and return to it in week six. -
Wednesday: 1RM Front Squat
The ultimate lower body strength test. The front squat challenges not just legs but also core stability, posture, and mobility. -
Thursday: 10’ Olympic Lift EMOM Score
Here, you’ll test your upper body power and technical efficiency. Every minute on the minute for 10 minutes, you’ll hit a set number of reps for a P360 Olympic Complex, relative to your skill and ability level. Your score is the total completed work across the 10 minutes. -
Friday: 2’ Max Hip Thrusts @ Bodyweight
The ultimate posterior chain test. With your own bodyweight loaded on the bar, you’ll have two minutes to crank out as many hip thrusts as possible.
Each test directly ties back to the pillars of the cycle. By Finals Week, you’ll see measurable proof that you’re a more complete athlete than when you started.
Intended Outcomes: What You’ll Gain in 6 Weeks
“Full Spectrum” is engineered to leave you walking away with tangible improvements in key athletic qualities:
-
Muscle Growth (Athletic Hypertrophy): Build lean, functional muscle that supports performance, longevity, and resilience.
-
Endurance & Recovery (Work Capacity): Expand your gas tank so you recover faster, handle higher volumes, and push harder without burning out.
-
Maximal Strength (Lower Body Strength): Develop raw power in your legs and core, improving everything from lifting to sprinting.
-
Explosiveness (Olympic Lifts): Turn strength into speed and power, the true markers of athleticism.
-
Posterior Chain Dominance: Bulletproof your back, knees, and hips while unlocking faster sprints, higher jumps, and stronger lifts.
The outcome isn’t just one measurable gain. It’s a complete athletic profile that makes you stronger, faster, more durable, and more confident inside and outside the gym.
